In this article I am going to get back to basics. I am going to show your three muscle building exercises you can’t afford not to do and why you should be doing them. These three exercises are the grass roots of building muscle and are essential for any serious training program.

You might find it hard to believe, but with these three exercises alone you can pack on a serious amount of muscle. I refer to these exercises as the “core” to any good program. When I start planning I muscle building program for a client I always start with these three basic exercises and build the program around them.

3 core muscle building exercises:
 
Squat
The squat is the biggest exercise for packing on serious poundage. There’s no argument about it. The squat is primarily a leg building exercise. You start the exercise with a barbell resting across your shoulders standing straight up. Then bending at the knees and hips you lower the barbell down until your thighs are almost parallel to the floor. And then push the barbell back to the starting position.

The main muscle groups pulled into action for the squat are your quadriceps, hamstrings and glutes. Secondary muscle groups include the lower back, adductors and to a certain extent your shoulder muscles. As you can see many muscle groups are recruited for this exercise making it the biggest exercise and biggest potential muscle builder.

Like all the core muscle building exercises, you should make the squat the first exercise you do on your leg training day. Because it’s the biggest exercise you want your legs to be fresh and ready. If muscle building is your goal, aim for about 8-12 reps on the squat. Because you’ll be lifting heavy weights a good warm up is vital. Squatting is very stressful for the lower body, especially the knees, so 5-10 minutes on the treadmill and some lights squats first up are recommended.

Bench Press
The bench pres is the king of upper body building exercises. For years the bench press has been used to measure a lifter’s strength. How many times have you been asked “how much do you bench?” I bet you’ve never been asked how much do you squat or how many chin ups can you do.

The bench is a simple yet extremely powerful exercise that targets the entire chest (pectorals), front shoulders (deltoids) and triceps. To perform a bench press you must lie on your back on a flat bench, grip the barbell at slightly wider than shoulder grip and press the bar straight down to your chest.

The bench press is the biggest upper body builder because it allows you to move the most amount of weight possible. This is its advantage over the dumbbell press. With the help of a spotter you can also push yourself to lift heavier weights. There are also other advanced bench press techniques like board presses, bench press negatives and chain presses. Wide grip Chin Up
If you were only going to do one exercise to work your back this would be it. The wide grip chin up is the ultimate test of a lifters power to weight ratio. This muscle building exercise is very demanding on the body.

The wide grip chin up primarily hits the lats, but also targets the entire upper back, biceps and forearms. To execute this exercise you need a chin up bar or assisted chin up machine. Hold the bar in a wide grip (greater than shoulder width) with your palms facing away from your body. Start in a “hanging” position with your arms fully extended. Pull yourself up until your can get your chin over the bar and lower back to starting position.

Most people will not be able to do wide grip chin ups without some lat/back training first. You can use the assisted chin up machine or lat pull down machine to strengthen your lats before attempting wide grip chin ups. This is the most demanding back exercise you can do so it must be the first exercise in your session.

When you should be doing these exercises

Like I mentioned previously in this article, these exercises are the biggest muscle builders and also the most taxing on your body so they must be done at the beginning of your workout to get the maximum benefits. I recommend that you do up to 5 sets on each exercise and vary the way you perform these sets each week. For example, the first week you do pyramid up sets, the second week you pyramid down and the third week you do straight sets. This keeps your muscles from getting accustomed to your routine. Keep in mind your end-goal: To keep your blood glucose inlevels that are easy enough to maintain.

In addition to that somewhat myopic diet goal fordiabetes, you also want to follow a meal plan that will help you improve yourblood pressure and cholesterol levels as well as keep your weight on track.

All these – blood pressure, cholesterol and weight – arefactors that contribute to the worsening of your diabetes symptoms, socontrolling them could very well mean controlling your diabetes.

When preparing a meal plan, be sure to balance uptake anddown take – that is, food and exercise, respectively. Additionally, your doctormay have prescribed you with insulin or oral medications to help you manageyour condition.

Take those medications into account as well when you planyour meal plan, making sure that the food is balanced with the drugs. The wholething sounds like it’s a lot of work but with a few suggestions from yourphysician and/or dietician you can start building a meal plan that is best foryou and your condition.

Tip #2: Use theDiabetes Food Pyramid

The Diabetes Food Pyramid, released by the United StatesDepartment of Agriculture (USDA) is composed of six food groups (arranged accordingto how much you should eat from the least to the most and based on carbohydrateand protein content):

  • Fats, sweets, and alcohol
  • Milk
  • Meat, meat substitutes, and other proteins
  • Fruits
  • Vegetables
  • Grains, beans, and starchy vegetables

Fats, sweets, and alcohol are the one food group thatdiabetes patients should avoid.

The problem with diabetes involves a certain malfunctionin the way our bodies make use of glucose in the blood. It is either there istoo much glucose in our blood because we ate too much food rich in sugar sothat the hormone responsible for regulating glucose – insulin – is unable tocope. Or, our cells are defective so that even though we have enough insulin tohandle the job, our cells do not respond.

In order to control the levels of glucose in the bloodstream, controlling diabetes diet is important. The intake of fats, sweets, andalcohol and other generally “unhealthy” foods should be minimized and only forspecial treats.

As for the rest of the food groups, here are the servingsizes recommended by the American Diabetes Association:

  • Meat and Meat Substitutes: 4-6 oz. per day and divided between meals. This is equivalent to ¼ cup cottage cheese, 1 egg, 1 tbsp peanut butter, or ½ cup tofu.
  • Milk: 2-3 servings per day
  • Fruit: 2-4 servings per day
  • Vegetables: 3-5 servings per day
  • Grains and Starches: 6-11 servings per day, equivalent to 1 slice of bread, ¼ of a bagel, or ½ of an English muffin or pita bread.

Tip #3: Draw Lineson Your Plate

Another good way to ensure that you are eating a balanceddiet is to draw a line across your plate. It could only be an imaginary line.As you sit there for a meal, the exercise might even prove to be fun.

The first step, of course, is to imagine that you aredrawing a line through the center of your plate. Then, divide one of the halvesinto two.

Then, fill this section with grains or starchy foods, suchas rice, pasta, potatoes, corn, or peas.

The other section should comprise your meat and meatsubstitute group – meat, fish, poultry, or tofu.

Next, fill half of your plate with non-starchy vegetables.You can place there broccoli, carrots, cucumbers, salad, tomatoes, andcauliflower.

Last, add a glass of milk and a small piece of roll, andeh voila! You are ready to eat.

Tip #4: Reading FoodLabels

With food labels, it all comes down to the NutritionFacts. It’s that list of nutrition information found on the package of foodssold in the grocery store. Reading food labels can help you make wise choicesabout the foods you buy. The labels will tell you what ingredients were used,the amount of calories, and other pertinent information essential to a diabetespatient.

For instance, a typical food label would contain the totalamounts per serving for the following nutrients:

  • Calories
  • Total fat
  • Saturated fat
  • Cholesterol
  • Sodium
  • Total carbohydrate
  • Fiber

Use the nutrition facts found in food labels to comparesimilar types of foods and buy the one that contains fewer calories, lowerfats, cholesterol, etc.

Pay close attention to free foods like sugar-free gelatindesert, sugar-free ice pops, sugarless gum, diet soft drinks, and sugar-freesyrups. The free radical will attempt to become stable by fastening to cell membranes in the body and robbing the molecule and as a result generating another free radical.  Damage is caused to the body as a chain of free radicals is formed.

Free radicals can be formed naturally in the body, as result of various processes e.g. the breakdown of bacteria by the white blood cells or outside of it by environmental pollutants e.g. smoking.  In excess they produce harmful oxidation in the body.  Each attack spontaneously produces another until it causes the cells death.

Free radical damage can cause: -

Hair is the fastest growing tissue of the body, made up of proteins called keratins. Every strand of hair is made up of three layers: the inner layer or medulla (only present in thick hairs) the middle layer or cortex, which determines the strength, texture, and color of hair and the cuticle, which protects the cortex.

Hair grows from roots, which are enclosed in follicles. Below this is a layer of skin called the dermal papilla, which is fed by the bloodstream carrying nourishments vital to the growth of hair. Only the roots of hair are actually alive, while the visible part of hair is dead tissue, and therefore unable to heal itself.

It is vital then to take care of the scalp and body in order to perpetuate hair growth and maintenance. Expensive treatments that claim to treat the visible hair and nourish it therefore are usually no more than bogus claims made to sell products.

Hormones called androgens, usually testosterone, can cause hair follicles to shrink, causing thinning of hair or eventual hair loss. Reportedly only bone marrow grows faster in our body than hair does. The average scalp contains 100,000-150,000 hair follicles and hairs, with 90% growing and 10% resting at any given time.

Hair actually grows in three stages:

* Anagen

* Catagen

* Telogen

The anagen phase is the phase where hair is actively growing, and of course this phase is longer for follicles in the scalp than anywhere else on your body, and lasts longer for women than men.

It is natural for follicles to atrophy and hair to fall out, and this is called the catagen phase. This phase is only temporary, and eventually the follicle enters the telogen phase where it is resting. These are the 10% at rest mentioned above.

lasting about three weeks, and telogen phases lasting approximately 12 weeks. As you see it is natural to lose some hair. Natural hair loss is considered to be in the range of 100 hairs per day. It is not apparent to most people that hair is actually being lost until more than 50% of a person’s hair is actually lost.

Although both men and women can suffer significant hair loss, over 50% of men will suffer with Male Pattern Baldness (MPB), also known as androgenetic alopecia, at some point in their lives. The reason behind hair loss is a genetically inherited sensitivity to Dihydrotestosterone (DHT) and 5-alpha-reductase. The enzyme 5-alpha-reductase converts testosterone, a male hormone, to DHT, the substance identified as the end-cause for hair loss.

Despite any genetically inherited sensitivity, it is possible to lessen the amount of hair loss some people will experience this done through use of supplements and hair cleansers that eliminate excessive DHT. Also, taking vitamins and minerals that strengthen hair will slow down the inherited tendency for hair loss. Finally, watch for stressful situations that last for months and take counter measures by increasing you hair supplements.

Insomnia is a sleep disorder experienced by at least one in eight persons in the Unites States, or roughly 32 million people.  Those with insomnia, who are often called insomniacs, suffer from difficulty in getting some sleep or remaining asleep for long periods of time. Some of the symptoms of insomnia  include anxiety, stress, depression, an overactive mind, physical pain, bipolar disorder, and emotional or mental tension.  Experts say that people usually encounter sleeplessness when they are bothered by work- related issues, financial problems, poor sex life, and other concerns. Insomnia can also be experienced when a person loses of a loved one.  

There are three specific types of insomnia, namely, transient insomnia which can last from one night to  several weeks.  This type of sleeplessness is also referred to as intermittent sleeplessness, is often caused by simple jet lag or short-term anxiety.  Another type of sleeplessness is called acute insomnia, which is much worse and could last for as long as three weeks to as long as six months. The last type of sleeping disorder is called chronic insomnia where a person can suffer from sleeplessness every single night.

People with sleeping problems need not allow their condition to rob them of energy and peace of mind.  A fast way to relieve sleeplessness or insomnia is to take sleeping pills which are designed to make a person feel sleepy.  One of the most commonly prescribed sleeping aid is ramelteon, commonly sold under the brand name Rozerem.

Sleeping pills are fairly effective but should only be used when a person has been diagnosed with  insomnia. The use of sleeping aids should be supervised by a doctor or a health professional.  Some prescribed sedative drugs have the potential to cause dependence. These sleeping pills can be addictive if taken for long periods of time without the approval of a doctor.

Aside from using sleeping pills, alternative solutions to deal with sleeping disorders include having a regular sleeping schedule, maintaining a healthy and balanced diet, and by limiting consumption of caffeine, especially in the afternoon.  Aside from being a biological need, sleeping is also a psychological process. By keeping clear of stress, heated meetings, and serious work at night, a person can feel relaxed in time for some sleep.  For some, doing exercises in the afternoon or early evening boosts their adrenaline levels.  As a result, they regain their energy at night and find it hard to get lulled to sleep.

Little things can make a big difference when a person has sleeping problems. Comfortable pillows and mattresses can help in making sleeping more comfortable and inviting. Making the bedroom a relaxation haven can also boost the power of sleep. By feeling relaxed and calm, without worrying too much about the next days’ schedule, sleeping can be as easy as counting sheep.
